How to perform it
For strength, 3 to 5 sets of 3 to 6 reps with 2 to 4 minutes of rest are common. For hypertrophy, use 3 to 4 sets of 6 to 12 reps with 60 to 120 seconds of rest.
Execution and technique cues
- Place the feet on an elevated surface such as a bench or box at a height of 30 to 60 cm, and position the hands on the floor slightly wider than shoulder-width.
- Maintain a straight line from head to heels by bracing the core, glutes, and quads, preventing the hips from sagging or piking throughout the set.
- Lower the chest toward the floor under control until the upper arms are parallel to the ground or the chest lightly touches, keeping the elbows at roughly 45 degrees from the torso.
- Press explosively back to the top, fully extending the arms without hyperextending the elbows.
Common mistakes
- Allowing the hips to sag downward or pike upward, which breaks the straight body position and reduces the training stimulus on the chest.
- Flaring the elbows excessively wide, which increases shoulder joint stress and shifts the emphasis away from the lower pec.
- Performing partial reps by not lowering fully or not pressing fully to lockout, which limits the range of motion and overall training effect.
Frequently asked questions
- Which muscles does the decline push-up primarily target?
- The decline push-up emphasises the lower portion of the pectoralis major (sternal head), with the anterior deltoid and triceps working as synergists.
- How high should the elevated surface be for a decline push-up?
- A height of 30 to 60 cm suits most people. Higher surfaces shift more load onto the upper body and increase intensity, but they also demand greater core stability to maintain a safe body position.
