How to perform it
Isolation work is usually trained in a higher rep range: 2 to 4 sets of 10 to 15 reps with 45 to 90 seconds of rest, performed under control.
Execution and technique cues
- Anchor a resistance band at approximately knee height to a fixed point and loop it around the inner thigh of the working leg. Stand sideways to the anchor so the band is already under light tension.
- Stand tall, brace the core, and lightly support yourself with one hand on a wall or upright to maintain balance.
- Draw the working leg toward and across the midline by actively contracting the adductors. Keep the pelvis level and avoid any lateral tilt of the hips.
- Return the leg slowly back to the start under control, maintaining tension in the band throughout and avoiding any rebound or swing.
Common mistakes
- Tilting the pelvis laterally or using a hip-swinging momentum instead of isolating the adductor contraction.
- Allowing the leg to cross too far past the midline without maintaining controlled adductor tension throughout that range.
- Letting the band pull the leg back rapidly rather than controlling the eccentric phase, which reduces training stimulus to the adductors.
Frequently asked questions
- How does the banded hip adduction differ from the seated adduction machine?
- The banded version is performed standing and requires significant stabilization from the core and the stance leg. The machine isolates the adductors more purely on a fixed path but involves less functional stability demand.
- What band resistance level is appropriate?
- Choose a band that allows 10 to 15 clean repetitions without pelvic tilt or compensation. Too light provides insufficient resistance. Too heavy causes the hip or trunk to shift to complete the movement.
