How to perform it
Isolation work is usually trained in a higher rep range: 2 to 4 sets of 10 to 15 reps with 45 to 90 seconds of rest, performed under control.
Execution and technique cues
- Grip the barbell shoulder-width with an underhand grip, stand tall with the elbows pinned close to the sides of the torso, and pull the shoulders back and down.
- Curl the bar upward in an arc by flexing the elbows, keeping the upper arms stationary and the shoulders from shrugging.
- Lift until the forearms pass horizontal and the biceps are fully contracted. Hold briefly at the top with an intentional squeeze.
- Lower the bar slowly under control and fully extend the elbows at the bottom to use the complete range of motion and train the eccentric phase.
Common mistakes
- Using hip drive and lower-back momentum to initiate the curl, which unloads the biceps and increases spinal stress.
- Letting the upper arms swing forward during the curl instead of keeping them fixed at the sides, which shifts load to the anterior deltoids.
- Not fully extending the elbows at the bottom of each rep, effectively working only the top half of the range of motion.
Frequently asked questions
- Should a shoulder-width or narrower grip be used for the barbell curl?
- A shoulder-width grip is the standard neutral starting point. A narrower grip places greater emphasis on the long head of the biceps, while a wider grip emphasizes the short head more. Both can be rotated in a training program to vary the stimulus.
- How heavy should the barbell be for curls?
- Choose a weight that allows 6 to 12 clean repetitions without any hip swing or momentum. If technique breaks down before the target rep range is reached, the load is too heavy.
