How to perform it
Isolation work is usually trained in a higher rep range: 2 to 4 sets of 10 to 15 reps with 45 to 90 seconds of rest, performed under control.
Execution and technique cues
- Take a shoulder-width overhand grip on the bar, then let the body hang fully with arms completely straight and feet clear of the floor.
- Actively depress and retract the shoulder blades slightly to stabilise the shoulder joints, rather than hanging passively with the shoulders shrugged up.
- Keep the body still throughout the hold, eliminating any swinging, and breathe steadily to extend duration.
- Maintain consistent tension through the forearms and upper back until the end of the prescribed hold time.
Common mistakes
- Hanging passively with the shoulders elevated and no scapular depression, which places unnecessary stress on the shoulder joints and reduces back engagement.
- Allowing the body to swing uncontrolled, which artificially offloads grip demand and reduces the effectiveness of the hold.
- Holding the breath throughout the hang, which raises blood pressure and significantly shortens how long the position can be sustained.

- How long should I hold a dead hang?
- Beginners typically aim for 10 to 20 seconds and build progressively toward 60 seconds or more. Grip strength and shoulder stability are the limiting factors and both improve with consistent practice.
- Is an overhand or underhand grip better for the dead hang?
- An overhand (pronated) grip is the standard position and places greater demand on grip strength and the wrist flexors. An underhand grip increases biceps involvement. Both are safe for the shoulders provided the shoulder blades are actively depressed rather than passively elevated.
