How to perform it
For strength, 3 to 5 sets of 3 to 5 reps with 3 to 5 minutes of rest are common. For hypertrophy, use 3 to 4 sets of 6 to 12 reps with 2 to 3 minutes of rest.
Execution and technique cues
- Stand roughly two steps in front of a knee-height bench, place the top of the rear foot on the bench, and hold a dumbbell in each hand at your sides.
- Position the front foot far enough forward that the shin remains nearly vertical at the bottom and the knee does not travel past the toes.
- Lower the hips straight down until the front thigh is parallel to the floor, keeping the torso upright and the front knee tracking over the second toe.
- Drive through the heel of the front foot to return to the top, fully extending the hip and knee before starting the next rep.
Common mistakes
- Front foot placed too close to the bench: This forces the knee to travel far over the toes, increasing shear stress on the knee joint and reducing glute involvement.
- Excessive forward lean of the torso: A collapsing trunk shifts the load away from the quads and toward the hip flexors and lower back, reducing effectiveness.
- Dropping the rear knee uncontrolled: Losing eccentric tension in the rear leg allows the knee to crash toward the floor, increasing the risk of impact injury.
