How to perform it
For strength, use 3 to 5 heavy carries over 10 to 20 meters with 2 to 3 minutes of rest. For conditioning and volume, use 3 to 4 carries over 30 to 50 meters at a moderate load.
Execution and technique cues
- Stand with a shoulder-width stance holding the bar in a hanging position in front of your thighs, arms fully extended, shoulders in a neutral position.
- Elevate the shoulders straight up toward the ears without bending the elbows or jutting the head forward.
- Hold the top position for a brief pause to fully contract the traps, without rolling the shoulders forward or backward.
- Lower the shoulders slowly and completely so the upper traps reach a full stretch at the bottom of every rep.
Common mistakes
- Rolling the shoulders in a circular motion, which does not increase trap activation and adds unnecessary stress to the shoulder joint.
- Bending the elbows during the upward pull to handle heavier loads, which involves the biceps and reduces the isolated demand on the traps.
- Dropping the weight too quickly on the way down, preventing a full stretch at the bottom and reducing the overall training stimulus.
Frequently asked questions
- What grip width should I use for barbell shrugs?
- A shoulder-width overhand grip is the most common choice. With very heavy loads, a mixed grip or lifting straps can be used to prevent grip strength from being the limiting factor rather than the traps.
- Should I pause at the top or lower immediately?
- A brief one-second pause at the top improves trap contraction and increases the training stimulus compared to a purely ballistic style where the bar is immediately dropped. A controlled tempo throughout the full range is more effective than simply moving as much weight as possible.
