How to perform it
Isolation work is usually trained in a higher rep range: 2 to 4 sets of 10 to 15 reps with 45 to 90 seconds of rest, performed under control.
Execution and technique cues
- Stand with feet shoulder-width apart, hold two dumbbells in a supinated grip at hip level, and curl them to 90 degrees of elbow flexion.
- Externally rotate the shoulders to bring the forearms from horizontal to vertical, keeping the elbows at shoulder height throughout the rotation.
- Press the dumbbells straight overhead from the rotated position until the arms are fully extended, with the elbows tracking slightly outward.
- Reverse the sequence in a controlled manner: lower from overhead, rotate back to horizontal, then lower to the start position.
Common mistakes
- Dropping the elbows below shoulder height during the rotation phase, which eliminates the external rotation stimulus and defeats the purpose of the exercise.
- Using too much weight and skipping or abbreviating the rotation, turning it into a standard upright row to overhead press.
- Hyperextending the lower back during the pressing phase instead of maintaining a braced, neutral spine.
