How to perform it
For strength, 3 to 5 sets of 3 to 6 reps with 2 to 4 minutes of rest are common. For hypertrophy, use 3 to 4 sets of 6 to 12 reps with 60 to 120 seconds of rest.
Execution and technique cues
- Lie flat on the bench, retract and depress the shoulder blades to build a stable base before lifting the dumbbells.
- Plant the feet firmly on the floor, keep the glutes on the bench, and hold the dumbbells at chest level with palms facing forward.
- Lower the dumbbells under control until the upper arms are parallel to the floor, keeping the elbows at roughly 45 degrees from the torso.
- Press explosively back to the top, bringing the dumbbells slightly toward each other at the peak without fully locking out the elbows.
Common mistakes
- Flaring the elbows out to 90 degrees, which places excessive stress on the shoulder joints.
- Dropping the dumbbells without controlling the descent, eliminating the eccentric stimulus.
- Lifting the hips off the bench to move heavier weight, which reduces chest involvement and destabilizes the spine.

- How does dumbbell bench press differ from barbell bench press?
- Dumbbells allow a freer range of motion and each arm works independently, which can expose and help address strength imbalances between sides. The barbell locks both arms into a fixed path.
- How low should I lower the dumbbells?
- Lower until the upper arms are parallel to the floor or just below, depending on shoulder mobility. Forcing excessive depth can strain the shoulder capsule without adding meaningful muscle stimulus.
