How to perform it
For strength, 3 to 5 sets of 3 to 6 reps with 2 to 4 minutes of rest are common. For hypertrophy, use 3 to 4 sets of 6 to 12 reps with 60 to 120 seconds of rest.
Execution and technique cues
- Lie flat on the floor with knees bent and feet flat. Position yourself so the bar sits directly over your eyes. Retract and depress the shoulder blades and press them firmly into the floor.
- Grip the bar slightly wider than shoulder-width, unrack it or have it handed off, and keep the elbows at roughly 45 degrees from the torso.
- Lower the bar under control until the upper arms make light contact with the floor. Do not bounce or use the floor to generate momentum.
- Press the bar explosively back to full arm extension while maintaining shoulder blade tension throughout the entire repetition.
Common mistakes
- Flaring the elbows too far out to the sides, which places excessive stress on the shoulder joints instead of optimally loading the chest.
- Bouncing the upper arms off the floor to get through the sticking point rather than pressing through it with muscular force.
- Losing scapular retraction during the descent, which collapses the stable base needed for an effective pressing position.
Frequently asked questions
- How does the floor press differ from the bench press?
- The floor limits the range of motion once the upper arms contact the ground, eliminating the stretch reflex at the bottom and placing greater emphasis on triceps strength in the top half of the press. It also prevents leg drive, isolating upper body and core contribution more strictly.
- Can the floor press be done without a rack?
- Yes, but you will need a spotter to hand off and receive the bar. Without a rack and spotter, keep the weight conservative since there is no safe way to bail from a failed rep on the floor.
