How to perform it
For strength, 3 to 5 sets of 3 to 6 reps with 2 to 3 minutes of rest are common. For hypertrophy, use 3 to 4 sets of 8 to 12 reps with 60 to 120 seconds of rest.
Execution and technique cues
- Stand with feet shoulder-width apart facing the functional trainer, grip the handles at shoulder height, and brace your core before initiating the movement.
- Retract and depress the shoulder blades slightly to create a stable base. Position the elbows at roughly 30 to 45 degrees in front of the body, not flared directly to the sides.
- Press the handles straight up in a controlled path until the arms are nearly fully extended, without leaning the torso back or allowing an excessive arch in the lower back.
- Lower the handles slowly and under control back to shoulder height, maintaining full-body tension throughout to prepare for the next rep.
Common mistakes
- Excessive lumbar arch: Allowing the pelvis to tilt forward aggressively shifts load into the lower back. Keep the core braced and the ribcage down for the full set.
- Elbows too far to the sides: A wide elbow flare places unnecessary stress on the shoulder joint and reduces pressing efficiency. Keep them slightly in front of the body.
- Losing tension on the way down: Dropping the handles quickly without muscular control eliminates the eccentric stimulus and increases injury risk.

- The Block Press on a functional trainer provides constant cable tension throughout the full range of motion. A barbell overhead press has a variable moment arm, with peak demand typically in the mid-range. The cable variant also allows a more neutral grip path.
- Can I do the Block Press with one arm?
- Yes. A unilateral cable press significantly increases the demand on the core because you must actively resist trunk rotation. Reduce the load accordingly when switching to single-arm work.
