How to perform it
For strength, 3 to 5 sets of 4 to 6 reps with 2 to 3 minutes of rest are common. For hypertrophy, use 3 to 4 sets of 8 to 12 reps with 60 to 90 seconds of rest.
Execution and technique cues
- Set the cable pulley at face height or slightly above, grip the rope ends with a neutral grip (thumbs pointing toward you), and step back until the cable is taut.
- Stand with feet hip-width apart, brace the core, and adopt a slight backward lean to create a stable pulling position.
- Pull the rope toward your forehead or ears, driving the elbows up and out to the sides while simultaneously externally rotating the forearms so the hands finish beside your head.
- Pause briefly in the end position to consciously contract the rear deltoid and rotator cuff, then return to the start under control.
Common mistakes
- Keeping the elbows too low and pointing downward instead of flaring them up and out, which shifts the load from the rear deltoid to the lat.
- Using excessive weight that causes the torso to rock backward, turning the movement into a full-body pull rather than an isolated rear-delt and rotator-cuff exercise.
- Skipping the external rotation at the end of the pull, which removes the primary benefit of the exercise for shoulder joint health.
